Principles of Flexibility Exercise Training
Flexibility is the ability of a joint or series of joints to move through an available, pain-free range of motion. Flexibility exercises maintain or improve the extensibility of muscles and connective tissues, joint mobility, posture, and functional movement.
1. Specificity
Flexibility training should target the particular muscles, joints, and movements that are limited or required for daily activity, work, or sport. All major muscle-tendon groups should be included.
2. Warm-up before stretching
Stretching should be performed after a brief warm-up of about 5-10 minutes of light aerobic activity, such as walking or cycling. Warm muscles stretch more safely and effectively. Stretching can also be included during cool-down.
3. Correct intensity
Stretch slowly until a feeling of mild tightness or slight discomfort is reached. Stretching must not cause pain. Forceful stretching may injure muscle, tendon, or joint structures.
4. Appropriate type of stretching
- Static stretching: muscle is lengthened slowly and held in position. It is the commonest and safest method.
- Dynamic stretching: controlled, smooth movement through the range of motion. Useful before sports or functional activities.
- PNF stretching: involves alternating contraction and relaxation of a muscle, often with assistance. It can be effective but should be properly supervised.
- Ballistic stretching: bouncing or jerky movements. It is generally avoided because it may provoke injury.
5. Frequency
Flexibility exercise should be performed at least 2-3 days per week. Daily stretching is more effective when the aim is to improve restricted range of motion.
6. Duration and repetitions
Each static stretch should generally be held for 10-30 seconds. In older adults, a hold of 30-60 seconds may be useful. Each stretch is repeated 2-4 times, aiming for a total of about 60 seconds per muscle group.
7. Correct technique
Movement should be slow, controlled, and performed with correct body alignment. Avoid bouncing, sudden movements, compensatory posture, and breath-holding. Normal breathing should continue throughout the stretch.
8. Gradual progression
The range, duration, and frequency of stretching should be increased gradually according to tolerance. Flexibility gains occur slowly and require regular practice. Overstretching should be avoided.
9. Individualization
The programme must be adapted to age, baseline flexibility, occupation, sport, pain, previous injury, arthritis, and medical condition. Those with acute injury, recent surgery, severe pain, joint instability, or neurological symptoms need professional advice before stretching.
10. Combine with other exercise components
Flexibility training alone is not sufficient for overall fitness or reliable injury prevention. It should be combined with aerobic exercise, strengthening, balance work, and task-specific training.
